Weight-Loss Meal Prep Plan: A Week of Breakfasts, Lunches and Dinners in 90 Minutes

Plan at a glance

  • About 90 minutes of Sunday prep covers most meals Monday to Thursday.
  • Cook 3 recipes at once: chili, sheet-pan chicken and overnight oats.
  • Each prepped meal is roughly 300–450 calories with 25–40 g of protein.
  • Food safety: eat refrigerated meals within 3–4 days, or freeze.

The biggest reason healthy eating falls apart is time. When you’re tired and hungry, takeout wins. Meal prep fixes that by making the healthy choice the easy choice. This plan uses three of our recipes and works alongside our 7-Day 1,500-Calorie Meal Plan.

The 90-minute timeline

  1. 0:00 – Start the chili. Chop the onion and pepper for the chili, brown the turkey and get it simmering (it needs about 25 minutes of hands-off time).
  2. 0:15 – Prep the sheet-pan chicken. Heat the oven to 425°F (220°C). Cut the chicken and vegetables, toss with the lemon-herb mixture and spread on pans.
  3. 0:25 – Into the oven. Roast the chicken and vegetables for 20–25 minutes.
  4. 0:30 – Cook the quinoa. 1 cup dry quinoa + 2 cups water; simmer covered for 15 minutes, then rest 5 minutes. Makes about 3 cups.
  5. 0:35 – Make the overnight oats. Line up 4 jars and fill each with oats, yogurt, milk, chia and berries.
  6. 0:45 – Chop snack vegetables. Carrots, cucumber, bell peppers and celery go into containers with a little water to keep them crisp.
  7. 0:55 – Finish the chili. Season and let it cool slightly.
  8. 1:00 – Cool and portion. Let everything cool for about 15–20 minutes (no more than 2 hours at room temperature), then divide into containers.
  9. 1:20 – Label and store. Write the date on each container. Freeze 2 servings of chili for next week.
  10. 1:30 – Clean up. Done!

The bottom line

An hour and a half on Sunday can save you from a week of last-minute decisions. Start with just one recipe if 90 minutes feels like a lot, and build from there.
